Miniband Hip Thrust: Setup, Cues and Glute Progressions

A miniband hip thrust trains the glutes through hip extension with a small closed loop just above the knees. You press the knees gently outward against the band while you drive the hips up. That adds side-hip work on top of the main glute squeeze. Start on the floor as a glute bridge. Progress to a hip thrust with the upper back on a stable bench or box when you want a longer range.

Miniband or Powerband?

"Resistance band" is a broad search term. Two tools sit under it. Minibands are small closed loops about 30 cm. They fit a normal hip-width stance for the leg-loop pattern in this article. That is the right tool here, and the product for this move is our Miniband Set. Powerbands are large loops about 100 cm. They suit pull-ups, anchored rows, and big stretches. They do not fit this leg-loop hip thrust the way a miniband does. Do not swap them for this move.

What it trains

The primary work is the glutes in hip extension. Hamstrings help. The deep hip muscles on the outside of the hips work harder because the band wants the knees to fall inward. The midsection keeps the ribs from flaring so the low back does not take over at the top.

A floor glute bridge and a bench hip thrust use the same hip pattern. The bridge keeps the shoulders on the floor and shortens the range. The hip thrust lifts the shoulders so the hips travel farther. Learn the bridge first if the full range feels unclear.

Setup

Band placement. Pick a lighter band from the set to learn (about 10 kg), then move up. Slide the miniband to sit just above the knees on the lower thighs. It should stay there when you press the knees out. Do not place it on the kneecaps.

Body position (floor bridge). Lie on your back. Feet flat, about hip-width. Heels under or slightly ahead of the knees so the shins stay near vertical at the top. Arms by your sides or lightly on the floor for balance. Soften the low back toward the floor before the first rep. Set the ribs down, not flared.

Brace. Before you lift, brace the midsection as if someone will rest a light hand on your belly. Keep that brace as the hips rise.

Optional progression surface. For the shoulders-elevated hip thrust, place the upper back across a stable bench, box, or firm sofa edge. The shoulder blades stay on the edge. The feet stay flat on the floor. Keep the same miniband just above the knees on the lower thighs.

Step-by-step (floor glute bridge, then hip thrust)

  1. Lie on your back with the miniband just above the knees. Feet flat, hip-width. Soften the low back. Brace.
  2. Press the knees gently outward so you feel light band tension. Do not force a wide flare.
  3. Drive through the mid-foot and heels. Lift the hips until the body forms a straight line from shoulders to knees. Squeeze the glutes at the top.
  4. Keep the ribs down. Do not push the low back into a deep arch at the top.
  5. Lower the hips under control until they hover just above the floor, or touch lightly, then repeat.
  6. When the floor bridge feels quiet for two clean sets, move to the hip thrust: upper back on a bench, same miniband and foot setup. Drive the hips up until the torso is roughly parallel to the floor, then lower under control.

Technique cues

  • Knees press out against the band. Do not let them cave inward.
  • Ribs stay down. Glutes finish the top, not the low back.
  • Pause one second at the top without losing the brace.
  • Weight stays mid-foot to heel. Toes stay quiet.
  • Chin stays soft. Do not crank the neck to look at the hips.
  • Exhale as you lift. Inhale as you lower.

Common faults and fixes

Knees cave in. You lost the side-hip brace. Reset: press out first, then lift. Drop to a lighter miniband if needed.

Low back arches hard at the top. You pushed past the glutes. Stop when the hips are level with the knees (bridge) or the torso is about parallel (hip thrust). Re-brace and squeeze the glutes without flaring the ribs.

Feet too far or too close. Heels too far make the hamstrings dominate. Heels too close make the knees travel past the toes and cut the glute squeeze. Reset so the shins are near vertical at the top.

Band slides to the kneecaps. Place it a few centimeters higher on the thighs and press out earlier in the rep.

Neck strained. Keep the head in line with the spine on the floor bridge. On the bench version, let the head follow the torso without forcing a hard look upward.

Regressions and progressions

Make it easier when the top position feels shaky or the low back complains.

  • Stay on the floor bridge. Skip the bench until two sets look quiet.
  • Use the lightest miniband (10 kg), or a short pause at the top with no band until the pattern is clear, then add the band.
  • Shorten the range: stop before full lockout if the ribs want to flare.
  • Hold the top for one second and lower in three seconds with a light band.

Make it harder only after both sides of the hips feel even and the ribs stay down.

  • Move from 10 kg to 14 kg, then 20 kg. Save 30 kg for when the pattern is solid.
  • Progress to the shoulders-elevated hip thrust for a longer range.
  • Slow the lower phase to three seconds, or pause two seconds at the top.
  • Add a second set of single-leg floor bridges with a light miniband once the two-leg pattern is solid.

Sample sets

Two to three sessions per week is enough for most people. Example:

  • 3 sets of 10-12 floor glute bridges, 10 or 14 kg miniband, just above the knees on the lower thighs
  • Rest 60 to 90 seconds between sets
  • Optional second block once ready: 2 sets of 8-10 shoulders-elevated hip thrusts, same band

The last two reps should feel firm in the glutes while the ribs stay down. If form breaks on rep six, drop to a lighter miniband or return to the floor bridge. Progress one variable at a time: cleaner top position, slower lower phase, then a stronger band or the bench version.

Choose a miniband
